10 Best Hip Stretches for Hip Pain Relief - Ask Doctor Jo

Hip stretches can help relieve pain in your hips and your low back as well. For most stretches, you want to try to hold the stretch for 30 seconds, and do three of them on each side. More hip stretches: https://www.youtube.com/watch?v=DrZw_G3trqU&index=17&list=PLPS8D21t0eO9IAk7n1m87qrL9emA7bpxE&t=0s The first stretch is a pelvic tilt. This is an exercise and a stretch since it loosens up the pelvis and core muscles as well as strengthens them. It’s a great one to start with. The next stretches are the butterfly stretch, the cat/dog stretch, and a glute figure four stretch. These do a great job of stretching muscles around the hip including the adductors or groin area, low back muscles, hip flexor muscles, and your glutes and piriformis. The next stretches are for the hamstrings and the hip flexors. When these are tight, they can tilt the pelvis one way or the other causing pain in the hips and low back. The IT band and the quads are often not stretched well, and can cause pain and imbalances in the hips. The prayer stretch is a great whole body stretch as well as a great stretch for your low back, hips, and glutes. The last stretch is for the quadratus lumborum (QL). People often forget about this muscles or don’t know it’s roll in the hips and pelvis. Don’t forget about this one. These hip exercises are great for strengthening your hips to help relieve hip pain. They go from lying down to sitting down to standing up and range from pretty easy to hard depending on your injury. These are great for strengthening your pelvic muscles, glutes, and hamstrings. Then there is the 4 way hip lying down. This is hip flexion (straight leg raise), hip abduction, hip adduction, and prone hip extension. These are great for all the muscles around the hip including, gluteus medius and gluteus maximus, IT band, hamstrings, hip flexors, and others. Now for sitting you will do a seated hip flexion and a squat at your chair. These are great because you can do them at work, or if you have been sitting for a long time. The final hip exercise is a lunge. It sounds pretty simple, but if done right, it can be pretty challenging. You don’t have to bring your knee all the way to the floor, and you can use a target if you need one. 3 best hip flexor stretches | How to release tight hip flexors http://indigokinetics.com/foam-roller/ ======================================== Many people experience tightness in the front of the hips or hip flexor discomfort and pain during exercise. In this video, I’m going to talk a little bit about why this happens and show you 3 hip flexor stretches to release tight hips. One common cause of tight hip flexors is habitual sitting. When we sit for long periods of time, we end up with long-term restriction in the front of the hip, which results in hip and low back discomfort. So what can you do about it? The first thing is to be aware of how you’re sitting: https://www.youtube.com/watch?v=34ma6_WA8M8 The second is to stretch the front of the hips. Here’s 3 great hip flexor stretches you can do: 1. Psoas stretch over bolster - Place a bolster or rolled up yoga mat underneath your hips. - Bend both knees into your chest, so your back is rounded towards the ground. - Hug the right knee in and slowly reach the left leg out. Pause when you feel a tug down the front of the left hip. - For an extra stretch, reach the left arm overhead. Continue to sink your ribs to the ground and hug the right leg tight. Hold for 30 seconds and repeat on second leg. 2. Prone (face down) hip flexor stretch - Lie on your stomach with legs a few inches apart and your forehead resting on your hands. - Gently press your pubic bone towards the ground to lengthen out the low back. Bend your right knee and catch your right ankle with your right hand. If you have to arch your back to do this, use a strap instead. - Keeping the knees close to one another (or if possible touching), continue to imprint your pubic bone towards the floor, so you feel a stretch down the front of your right leg. Hold for 30 seconds and repeat second side. 3. Kneeling hip flexor stretch - Come to kneeing with your right leg forward. - Gently tuck your pelvis, so your pubic bone moves towards your rib cage and your low back flattens. - Slowly shift your weight towards your right leg and pause when you feel a gentle stretch in the front of your left hip. - For a greater stretch, reach your left arm overhead and lean to the right. Hold for 30 seconds and repeat second side. It helps to stabilize your hips and pelvis and also does hip external rotation when your hip is straight. When your hip is bent more, it does internal rotation. If this muscle becomes very stiff and inflamed, it can cause Sciatica, which is tingling, pain, burning, and numb sensations traveling down your leg in this case to your foot even. This can cause low back pain as well. If this muscle is very stiff, doing a piriformis stretch can help. You can do this stretch sitting. When you sit, you can do external rotation of the hip to help to release this muscle. Simply take one ankle and place it on the opposite knee. Then you can bend forward at your hips. You can even bring the knee you aren't using up towards you to feel it more. By doing this Piriformis stretch, it is less likely to become very stiff and impinge upon your sciatic nerve. These hip and knee strengthening exercises are my favorites, and they will progress from fairly easy to a little harder, so there should be some that work for you. Find more knee and hip pain exercises here: https://www.youtube.com/watch?v=4z5W03XutXg&index=10&t=0s&list=PLPS8D21t0eO9IAk7n1m87qrL9emA7bpxE The first two exercises are hip flexion and hip internal rotation. These are a good way to focus on the hip muscles, but not with too much resistance to start. Then you will do hip abduction with a band and hip adduction with a ball squeeze. These are also very important to keep the pelvis and SI joint in alignment, so sometimes people feel a little pop with these. Now getting a little harder, you will go back to the seated hip flexion, hip internal rotation and now hip external rotation too, but now use a band at your feet. This will help activate other muscles and get them working together. The last three exercises are a progress of sit to stand or squats. First you will do them without resistance, then with a band, and then with a ball squeeze. Make sure you are using correct technique for this movement. Most often, weak hips (glute medius exactly) cause the femur to track incorrectly. You want to do exercises for knee pain that strengthen your glutes. The Worst Way to Fix Sciatica (DO THIS INSTEAD!)

The reason why this is so common is that we do too many things that put us in position to suffer from sciatica in the first place, and then we don’t know how to fix sciatica once we have it. In this video, I’m going to show you why foam rolling and smashing the piriformis muscle with a lacrosse ball is the worst thing you can do to fix sciatica. To start, it is important to differentiate true sciatic nerve pain from something that looks like sciatic nerve pain. If the source of your pain is from a bulging or herniated lumbar disk, then the stretches shown in this video are not going to fix your problem. In fact, you will want to make an appointment to be seen by a licensed physical therapist to help you treat your disc herniation another way. On the other hand, if your sciatic nerve like symptoms are arising from the compression of the sciatic nerve from a tight piriformis, then you will want to pay close attention to what I am showing you here. Firstly, the nerve itself can get compressed by having a tight piriformis muscle. Because this muscle lies directly over the nerve as it exists the pelvis, there is a tendency for this muscle to compress the structure when it is tight. Lately, we have been told by many that the best way to fix a tight muscle is to not stretch it but rather foam roll it or use a lacrosse ball on it to smash it. In this case, that is the worst advice you can be given. The lack of tissue thickness in this region (made worse by having weak or underdeveloped glutes) leads to a high probability that while attempting to ease the tension in the piriformis that you will be further compressing the nerve itself and causing more pain. Even a foam roller does not adequately fix this problem since you will still be compressing the area, albeit with the force dispersed a little bit more evenly across the muscle than with the lacrosse ball. Either way, the treatment approach is not correct. The best way to fix your sciatic nerve pain is to gently stretch the piriformis, but to make sure and do it consistently! 3-4 times per day for 5-6 days a week is a great start. Hold each stretch for 45 seconds to a minutes and make sure not to round your lower back in order to keep the focus on your hips. Place the tight hip in front of you with your knee and hip bent to 90 degrees and lean forward without losing the slight arch in your lower back. You should feel an incredible relief without ever having to start cranking on the stretch or bearing through much discomfort when doing.
